Any good links about how to setup ftp on either my xp pro, or server 2003, so my other friend in another city can access my personal computer over the internet, instead of traveling to hand him the data.

Just google windows xp iis or server 2003 iis, and there's tons of guides for setting up http/ftp. You could also use a third-party product like FileZilla's FTP server: http://filezilla-project.org/

After you configure whatever solution you decide to go with, the only other things you'll need to do are forward the ports from your NAT device and configure the exemptions on your client firewall.

Also, I'm not sure what kind of functionality you want, but IM might also work well for you.
